How to Calculate MAF Heart Rate for Runners

A watch showing 165 bpm can make an easy run feel productive. But if you are breathing hard, drifting off the pace and needing a recovery day afterwards, it is probably not aerobic development. Knowing how to calculate MAF heart rate gives you a practical ceiling for easy running, helping you build endurance without turning every session into moderate-intensity fatigue.
MAF stands for Maximum Aerobic Function. It is a heart-rate approach popularised by Dr Phil Maffetone, designed to keep much of your endurance work below the intensity where stress rises faster than aerobic adaptation. For runners training towards anything from a first 5K to a faster marathon, it offers a simple starting point. It is not a replacement for individual testing, race-specific sessions or sensible coaching judgement.
How to calculate MAF heart rate
Start with the standard calculation:
180 - your age = your MAF heart rate
If you are 40, your starting figure is 140 bpm. If you are 28, it is 152 bpm. That number is normally treated as the upper limit of your easy aerobic running rather than a heart rate you need to hold constantly.
The original MAF method then adjusts the result according to your health and training background. Subtract 10 beats if you are recovering from a major illness, serious surgery, a hospital stay, or you take regular medication. Subtract five beats if you have had recurring injuries, frequent illness, allergies or asthma issues, or your training has been inconsistent.
Use the unadjusted number if you have trained consistently for at least two years without those problems. Add five beats only if you are a competitive athlete who has trained consistently for more than two years, has stayed healthy and is progressing well. This is not a bonus for simply racing often. It is a conservative adjustment for an athlete with a strong, stable training history.
A 35-year-old runner returning from a persistent Achilles problem would begin with 180 - 35 - 5, giving a MAF cap of 140 bpm. A healthy 35-year-old competitive runner with years of uninterrupted training might use 150 bpm. The difference is meaningful. The first runner needs room to rebuild capacity; the second may be able to sustain a slightly higher aerobic effort without losing the purpose of the session.
Treat MAF as a ceiling, not a pace target
The most common mistake is forcing the watch to sit exactly on the MAF number. Your heart rate changes with temperature, hills, sleep, caffeine, stress and accumulated fatigue. On an easy run, it is usually better to stay under your calculated cap, allowing the effort to remain controlled rather than chasing a number.
At the correct effort, you should be able to speak in full sentences. Your breathing should be calm and the session should leave enough in reserve for tomorrow's training. If your heart rate climbs above the cap on a hill, slow down. On steeper gradients, walking briefly is often the correct aerobic decision, not a failure of fitness.
Pace is expected to vary. A runner might sit at 5:30 per km below their MAF cap in cool conditions, then need 6:00 per km on the same route after a poor night's sleep or during a warm spell. That does not mean the second run is less useful. It means the runner is responding to the actual physiological load rather than blindly following pace.
Use a reliable heart-rate reading
Wrist-based optical monitors are convenient, but they can lag when you change pace and can occasionally lock on to your cadence. Cold weather, loose watch fit and arm movement can make the reading less dependable. A chest strap is generally the better option when you are using heart rate to control training intensity.
Before changing your entire plan around MAF, check that the data makes sense. If your watch suddenly reports 180 bpm during an effortless jog but your breathing is relaxed, suspect the sensor first. Equally, do not dismiss consistently high readings if the effort also feels harder than it should. Poor recovery, dehydration, illness and excessive training load all show up in heart-rate behaviour.
For runners taking medication that affects heart rate, especially beta blockers, a formula-based cap may be unsuitable. Speak with a qualified clinician and use professional testing or perceived effort to guide training. Health always takes priority over an arbitrary number on a screen.
Where MAF fits in a running week
MAF running is most useful for the easy mileage that supports your key sessions. If you run four times per week, that may mean two or three runs kept below your MAF ceiling, with one session focused on a specific purpose such as threshold work, intervals or hills. A marathon-focused athlete running six or seven days per week may use MAF discipline for the majority of their volume, while still including carefully prescribed quality.
It is not a rule that every run must remain under MAF forever. A 10K runner needs work above this intensity. A marathoner needs race-pace practice. A runner preparing for a hilly event may need strength-focused climbing. The value of MAF is that it stops easy days drifting into the grey area where you are too tired to recover well but not working hard enough to gain the full benefit of a quality session.
This matters particularly when mileage is increasing. If you are moving from 25 km to 45 km per week, keeping the added volume genuinely aerobic makes the progression more manageable. If you are returning after calf, hamstring or Achilles trouble, the same restraint can help you rebuild consistency before chasing faster paces.
Check whether your aerobic fitness is improving
A MAF test turns the calculation into useful feedback. Choose a flat route or treadmill, use the same heart-rate monitor, and complete a proper warm-up. Then run several consecutive miles or kilometres at your MAF cap, recording the pace for each segment. Repeat the test every four to six weeks in similar conditions.
As aerobic fitness improves, you should gradually run faster at the same heart rate. A stable or improving pace across the test is encouraging. If pace falls sharply from the first segment to the last, your aerobic system may still need development, or you may simply be carrying fatigue from recent training.
Do not overreact to one result. Wind, heat, poor sleep and route changes can distort the comparison. Look for a trend over several tests alongside other markers: your easy-run feel, recovery between sessions, long-run durability and race performance.
Understand the limits of the 180 formula
The calculation is deliberately simple, which is both its strength and its limitation. Two 45-year-old runners can have very different aerobic thresholds, injury histories and heart-rate responses. One may find 135 bpm genuinely easy; another may be able to run comfortably at 150 bpm. The formula cannot see their lactate profile, current mileage, recent illness or training age.
That is why a calculated MAF figure should be the beginning of the conversation, not the final prescription. Lactate testing, field testing, threshold pace, VDOT, race results and day-to-day training response can refine your zones substantially. For a runner with ambitious targets, those details matter because the difference between easy aerobic work, steady running and threshold training is where a plan either works or gradually breaks down.
