How to Use Lactate Results to Set Running Paces

A lactate test is only useful if it changes what you do on Tuesday morning, during Saturday’s long run, and in the final weeks before a race. Knowing how to use lactate results means turning a page of numbers into training paces and heart-rate limits that reflect your physiology, current mileage and race goal.
For runners who are used to choosing sessions from an app or following generic pace zones, this can be a major step forward. Your lactate profile shows where effort starts to become costly, where you can sustain quality work, and where a session becomes too hard to repeat consistently. It gives structure to the training that produces progress.
Start with the shape of your lactate curve
During a staged lactate test, pace or speed increases in steps while small blood samples are taken. Lactate is produced all the time, but at lower intensities your body can clear it efficiently. As the pace rises, lactate eventually begins to accumulate faster than it can be processed.
The useful result is not simply your highest lactate reading. It is the relationship between pace, heart rate and lactate across the full test. Two runners can record the same lactate level yet have very different sustainable paces, running economy, training history and race potential.
A well-interpreted report should identify key transition points rather than force every runner into identical numbers. These commonly include an aerobic threshold, where lactate first rises meaningfully above baseline, and a second threshold, where accumulation becomes much sharper. The names vary between coaches and testing systems. What matters is how those points guide training.
Your results should be considered alongside recent race performances, VDOT, weekly mileage, injury history and the conditions of the test. A runner averaging 25 kilometres per week cannot safely copy the workload of someone running 100 kilometres, even if their threshold pace appears similar.
How to use lactate results for easy running
For many runners, the most valuable outcome of testing is a clearer easy-run ceiling. Easy running should build aerobic capacity while allowing you to recover for the sessions that matter. If your heart rate regularly rises above your first lactate turning point, the run may no longer be as easy as intended.
Use the heart rate associated with this lower threshold as a guide, not a handcuff. Heat, hills, poor sleep, dehydration and accumulated fatigue can all lift heart rate at the same pace. On those days, reduce pace and keep the effort controlled. This is especially relevant for runners returning from calf, Achilles or hamstring issues, where chasing a pace can turn a sensible aerobic day into unnecessary load.
A practical approach is to keep most easy runs comfortably below the heart rate at which lactate begins to climb. On flatter routes, pace can be useful too, but heart rate often travels better across changing terrain. If your test confirms that your usual easy pace is too quick, slowing down may feel frustrating for a fortnight. It is usually the change that makes your interval and threshold sessions more productive.
Set threshold sessions around sustainable work
The upper threshold region is often the most useful reference for tempo runs, cruise intervals and longer race-specific efforts. It represents a hard but controlled intensity - one that develops your ability to process lactate and hold a strong pace without turning every session into a race.
If your test identifies a pace of 4:00 per kilometre and a heart rate of 165 beats per minute around this point, do not assume every threshold workout should be run exactly at 4:00 per kilometre. A continuous 20-minute tempo, 4 x 8 minutes with short recoveries and a hilly progression run create different levels of strain.
Instead, use the result as an anchor. A continuous effort may sit slightly below that pace. Shorter cruise intervals can sit around it, provided recovery is brief and controlled. If heart rate rises far beyond the tested range early in the workout, or lactate testing during the session shows excessive accumulation, the session is too aggressive for its purpose.
This restraint is what allows threshold training to work. You want to finish knowing you could complete another repetition with sound form, not stumble through the last one and need three days to recover.
Use faster results for interval work, not ego sessions
Paces above your second threshold have a place in 5K and 10K preparation, but the test does not grant permission to run every rep flat out. Lactate rises rapidly at these intensities, so recovery duration, repetition length and total volume matter as much as pace.
For example, a runner preparing for a 5K might use their profile to place 400m to 1,000m repetitions in a genuinely challenging range. The aim is to accumulate high-quality running with enough recovery to maintain mechanics. A marathon runner may use this faster work more sparingly, prioritising aerobic volume and threshold development instead.
My own personal bests - 14:10 for 5K, 29:40 for 10K, 1:05 for the half marathon and 2:22 for the marathon - were not built by treating hard days as a competition. They came from repeated blocks of training where easy running stayed easy and key sessions had a precise purpose. Lactate data helps protect that distinction.
Match the results to your race distance
Your lactate thresholds do not automatically equal race pace. Race pace depends on durability, fuelling, running economy, course profile and how long you can sustain a percentage of your threshold. The closer the race is to 5K, the more relevant your ability to work above threshold becomes. The longer the race, the more important aerobic efficiency and fatigue resistance are.
For a 5K runner, threshold pace provides a foundation, while interval work develops the ability to tolerate faster race-specific running. For 10K and half-marathon runners, threshold sessions often become a central part of the week. For marathon runners, the key question is whether goal pace sits comfortably within an aerobic range that can be supported for 42.2 kilometres, with appropriate fuelling and sufficient long-run preparation.
This is why a test should shape race targets as well as training zones. If a proposed half-marathon pace sits well above what your current lactate profile and mileage support, the target may be premature. That is not a reason to lower ambition permanently. It is a reason to build the right physiological base before demanding the result.
Combine pace, heart rate and feel
The strongest use of lactate results is not blindly following one metric. Pace tells you what you are producing. Heart rate shows internal strain. Perceived effort tells you how sustainable that strain feels on the day.
On a cool, flat route after good recovery, pace may be your best guide. On a humid day, during a hilly long run or late in a demanding training block, heart rate and effort deserve more weight. If all three measures disagree, listen carefully. A pace that normally feels aerobic but suddenly produces an elevated heart rate and heavy legs is useful feedback, not a failure to execute.
Keep a simple training record after key sessions. Note the pace, average and maximum heart rate, terrain, weather, recovery and whether you completed the planned work with control. Over several weeks, this gives context to the laboratory or field-test numbers and shows whether your training zones remain accurate.
Retest when your fitness or training changes
Lactate results are a snapshot, not a permanent identity. Consistent mileage, improved body composition, better economy and a successful training block can move your curve. Equally, a lay-off, illness or injury can reduce the pace you can sustain at a given lactate level.
For a runner in a steady training phase, retesting every 12 to 16 weeks can be useful. For newer runners, a test before starting a structured block and another after it may be enough. There is little value in testing constantly if training has not been consistent enough to create a meaningful change.
Testing conditions should also be repeatable. Similar footwear, route or treadmill setup, warm-up, time of day and pre-test fuelling make comparisons more reliable. A single unusual result should prompt questions, not panic.
